A tech-free day works best when you plan the friction before you unplug. Ask AI to build a realistic day based on who is involved, what you still need your phone for, and what usually pulls you back online. Try: “Ask me 3 questions first, then create a tech-free day plan with morning, afternoon, and evening options, plus one emergency phone rule.”

Have AI include swaps, not just bans. Replace scrolling with a walk, paper book, cooking project, board game, or errand you have been avoiding. Ask it to make a short prep list for the night before: download maps if needed, tell close contacts, set an out-of-office style message, print recipes, and put chargers outside the bedroom. If a full day feels too much, ask for a two-hour starter version. The goal is not purity; it is noticing what feels calmer when the default screen disappears for a while. To make it easier, ask AI for a “phone basket” plan and one offline cue, like a sticky note by the door.
